Heart Rate Variability: What It Measures and What It Doesn’t

Heart rate variability is the variation in time between consecutive heartbeats. A healthy heart does not tick like a metronome — the gaps between beats constantly fluctuate, and more fluctuation is generally a sign of a more adaptable, better-regulated nervous system. It is one of the few nervous-system measures you can actually track, which is exactly why it is worth understanding what it does and does not tell you.

What HRV actually measures

Your heart rate is not fixed from beat to beat. Even at a steady 60 beats per minute, the interval between individual beats varies by milliseconds. HRV quantifies that variation. It reflects the tug-of-war between your two autonomic branches: the sympathetic (accelerator) and parasympathetic (brake, via the vagus nerve). When the vagal brake is active and healthy, beat-to-beat timing varies more; when you are stressed and sympathetically driven, the rhythm stiffens and variability drops.

Tiwari and colleagues review the many factors that shape it — age, fitness, breathing, posture, time of day (Current Cardiology Reviews, 2021). That long list of influences is the first clue that HRV is informative but noisy.

Why higher is generally better

Higher resting HRV is associated with better cardiovascular health, more flexible emotional regulation, and greater resilience to stress. The logic is that a system which can vary its heart rate freely can respond to demands and then recover, rather than being stuck in one gear. Pellissier and colleagues found links between vagal tone and both inflammatory markers and negative affect (PLoS One, 2014), consistent with the broader picture that vagal regulation touches mood and physiology together. This is the measurable end of what the vagus nerve material describes.

What raises HRV

Slow breathing

The most immediate lever. Breathing at around six breaths per minute maximises the beat-to-beat variation tied to the breath cycle and, practised regularly, is associated with improved regulation. This is the mechanism behind most HRV-focused breathing apps — and behind the general finding that breathwork calms.

Sleep and recovery

HRV is highly sensitive to sleep. A bad night reliably drops it the next day, which is part of why HRV tracks recovery so well in athletes.

Aerobic fitness

Endurance training raises resting HRV over months. It is one of the slower, more durable ways to move the baseline rather than the daily reading.

Reduced load

Less alcohol, less late caffeine, lower chronic stress. HRV falls with all of them, so removing them tends to let it recover — the caffeine effect in particular shows up clearly in evening readings.

Where the hype overreaches

HRV has become a wearable-driven number people chase, and that invites three mistakes worth naming.

Comparing your number to other people’s

HRV varies enormously between individuals, largely for reasons you cannot change — genetics, age, anatomy. A “good” absolute number for one person is unremarkable for another. The only comparison that means much is you against your own baseline.

Over-reading a single day

Daily HRV is noisy. One low morning is not a verdict on your health or your stress management; it might just be a warm room, a late meal, or measurement error. Trends over weeks carry signal. Single points mostly do not.

Treating the number as the goal

HRV is an indicator, not a target to be gamed. Chasing the score — and getting anxious when it dips — is self-defeating, because the anxiety itself lowers it. The point is the underlying regulation, and the number is only a rough window onto that.

What is a good HRV number?

There is no universal “good” value, and any app that implies one is oversimplifying. HRV depends heavily on age, sex, fitness, genetics and the device measuring it, so a figure that is high for a 55-year-old could be low for a 25-year-old. What matters is your own trend over time relative to your personal baseline, measured under consistent conditions — same time of day, same posture. Chasing someone else’s number, or a population average, is not meaningful.

Can you improve HRV, or is it fixed?

You can move it, within limits set by things you cannot change. The baseline is strongly influenced by age and genetics, so no one turns a 45-year-old’s HRV into a 20-year-old’s. But within your own range, slow breathing, better sleep, aerobic fitness and reduced alcohol and stress all reliably raise it over weeks to months. The realistic framing is improvement relative to your own starting point, not an unlimited climb.
